The 3-hour rule
Everybody talks 80-20. Eighty percent easy. Twenty percent hard. Intervals.
That works — up to a point.
Where 80-20 breaks
Once the week gets long, 20% is too much.
At 10 hours, 20% is 2 hours of hard. Fine.
At 12–15 hours, 20% is already 2.5–3 hours. That’s the edge.
Above that, 20% of the week is more than 3 hours of Z3+. That’s how you burn out while still “following polarized.”
The percentage is a guide. The cap is 3 hours.
The cap
Hard volume is Z3 + Z4 + Z5 + Z6.
- Never more than 3 hours a week. Absolute.
- Also never more than 20% of the week.
- Take the lower number.
If 20% of your week is under 3 hours, you take that. The 3-hour line is the ceiling either way.
Beginner: 0.8–2.0 hours and still ≤20%.
Intermediate / advanced: 1–3 hours and still ≤20%.
Most of the week is Z1 and Z2. The hard piece is the small slice.
Z3 is not easy
A lot of people treat Z3 like easy. It isn’t.
It isn’t a VO2 set. It also isn’t recovery. Sit in it long enough and the demand stacks. Tempo, sweet spot, “just riding a bit harder” — that’s the volume that blows the week without looking like intervals.
Hard starts at Z3. That’s why it sits inside the cap.
Group rides count
Hard is minutes in Z3+. Not “I did intervals.”
A Saturday that sits in tempo and surges is hard volume. Same as a VO2 session. If you don’t count it, you blow the cap and wonder why the next quality day is junk.
Race, group ride, “just a ride with the boys” — if the file is Z3+, it counts.
Minimum effective dose
You want the least hard work that still moves the needle.
Build the aerobic base first. A lot of easy. Then add hard volume — sparingly. Once the base is there, more hard is not more fitness. It’s how you trash the week.
The cap exists to stop you. When the hard work is done, stop.
